Prevent Back Pain with These 5 Daily Exercises

Back pain affects 8 out of 10 adults at some point in their lives. The good news? Most cases are preventable with regular exercise and proper posture. As a spine surgeon with over 20 years of experience, Dr. Farid Hussain Malik recommends these five exercises for long-term spine health.

1. Cat-Cow Stretch (Marjaryasana-Bitilasana)

Target: Entire spine flexibility

  • Start on hands and knees
  • Inhale: arch your back, lift your head (Cow)
  • Exhale: round your back, tuck your chin (Cat)
  • Repeat 10-15 times

Why it works: Mobilizes the entire spine and relieves tension in the back muscles.

2. Bird-Dog Exercise

Target: Core stability

  • Start on hands and knees
  • Extend right arm forward and left leg back simultaneously
  • Hold for 5 seconds, then switch sides
  • Repeat 10 times each side

Why it works: Strengthens the deep core muscles that stabilize your spine.

3. Pelvic Tilts

Target: Lower back

  • Lie on your back with knees bent, feet flat
  • Flatten your lower back against the floor by tightening your abdominals
  • Hold for 5-10 seconds
  • Repeat 15 times

Why it works: Relieves lower back tension and strengthens pelvic floor muscles.

4. Knee-to-Chest Stretch

Target: Lower back and hips

  • Lie on your back
  • Pull one knee toward your chest, holding behind the thigh
  • Hold for 15-30 seconds
  • Switch legs, then both together

Why it works: Stretches the lower back and hip flexors, reducing stiffness.

5. Wall Sits

Target: Core, back, and legs

  • Stand with your back against a wall
  • Slide down until thighs are parallel to the floor
  • Hold for 20-30 seconds
  • Gradually increase to 60 seconds

Why it works: Builds endurance in the muscles that support your spine without spinal loading.

Important Precautions

  • Stop immediately if any exercise causes sharp pain
  • Consult a doctor before starting if you have existing spine conditions
  • Start slowly — 5 minutes daily is better than one long session weekly
  • Be consistent — These exercises work best when done daily
